Today is squat day. But there’s a problem.
You tossed and turned all night. Your legs feel heavy, and every stair to the 3rd-floor gym already feels like a workout. The program says squats, and you’re disciplined, dammit. So, stop complaining and get to work.
But should you?
That brings us to the myth we’ve all encountered probably once a week in our fitness journeys: A scheduled workout must happen as scheduled, regardless of fatigue.
Strength coach and multiple-time world-record powerlifter Matt Wenning has spent decades competing and coaching, and his experience has taught him something many stubborn lifters learn the hard way:
“More is not always better,” he says. “Better is better.”
Strength coach Gareth Sapstead takes a similar approach through autoregulation: “My opinion is that autoregulation works better than automatically scheduling a rest day every X number of weeks.”
But both coaches agree that feeling tired doesn’t mean you need a rest day. It’s about learning to tell the difference between not wanting to train and not being ready to train.
Here, we’ll break down what fatigue really means, how to recognize when recovery is an issue, why your warmup is one of the best readiness tests you have, and when to train as planned, modify the workout, or take the day off.

Training programs need structure.
Scheduled training and rest days provide consistency, but the problem arises when structure becomes rigid. If your program says Monday is squat day, Wednesday is bench day, Friday is deadlift day, and Sunday is a rest day, you’re compelled to follow the plan.
Your body has no idea what day it is.
It only knows about training stress and whether it has recovered enough to handle what’s next. “That’s the problem with planned rest and deload days,” explains Sapstead. “Fatigue doesn’t accumulate according to a neat calendar.”
If you’re progressing, sleeping well, recovering, and excited to train, does your body suddenly need to go lighter over the next seven days because the spreadsheet says it’s Week 6?
“If someone is progressing, recovering well, enthusiastic, and performing well,” says Sapstead, “I see very little reason to reduce their training because week six has arrived arbitrarily.”
The opposite is also true, Wenning says. “If today is squat day and you’re completely run down, moving the workout 24 hours isn’t going to ruin your program.”
That extra recovery is what allows you to have a productive workout rather than survive it, and that’s the distinction that matters.
Scheduled rest provides structure. Readiness tells you whether that structure needs adjusting.

Every hard set creates stress. Your muscles fatigue, glycogen is depleted, connective tissue is loaded, and your nervous system is taxed. Given adequate recovery, the body adapts and comes back stronger.
That’s training in a nutshell: stress, recover, adapt, repeat.
“Training creates the stimulus,” explains Wenning. “But recovery is where adaptation and muscle development occur.”
The problem isn’t fatigue. The problem is adding stress when recovery isn’t keeping pace. Things become more interesting when fatigue carries over from one workout to the next.
“Continually piling more stress onto a body that hasn’t recovered doesn’t accelerate progress—it can eventually reduce the quality of your training,” Wenning says.
Now we’re no longer looking at one isolated bad day. We’re seeing a trend.
“One bad night’s sleep doesn’t automatically require a rest day,” says Sapstead. “One poor workout doesn’t either. But several markers moving in the wrong direction simultaneously start to build a stronger case.”
Now your body is telling you something worth listening to.
That’s where the real skill comes in: deciding whether you’re simply having one of those days and need to get your ass moving—or whether your body is telling you that today might be better on the couch.
How do you decide between the non-desire to train and not being recovered enough to train productively?
“We start warming up,” explains Sapstead. “If the movement looks good, they feel increasingly better, their warm-up loads move quickly, and we’re good to go.”
That’s why “I don’t feel like training” isn’t enough information to make a decision.

But the opposite situation deserves more attention.

Wenning pays attention to sleep, soreness, resting heart rate (HRV), motivation, and—perhaps most importantly—what happens once the weights start moving. But there’s one sure way both coaches distinguish between desire and being under-recovered.
The warmup.
Do you train or take the day off?
Before making that decision, warm up first.
Both Wenning and Sapstead come back to the warmup as one of the most useful readiness assessments available. “Your ramp-up sets are one of the best readiness tests you have,” explains Wenning. “The bar doesn’t lie.”
Sapstead uses the warmup the same way:
“The warmup is partly an assessment. I’m looking at how they move, how they communicate, whether anything hurts, how their normal warmup weights feel and, importantly, how those weights move.”
Here’s how you’ll put it into practice using the traffic light method.
Sometimes you walk into the gym feeling like crap and progressively feel better with every warmup set. Your mobility improves, soreness fades, energy picks up and suddenly the workout you considered skipping looks pretty good.
That’s your green light. If you feel better as you warm up and your normal weights feel normal, train.
Maybe the warmup doesn’t feel terrible, but it feels funky.
Your technique is fine, but the weights are moving slower. You’re capable of training, but today probably isn’t the day to chase a PR or grind through sets.
That’s your yellow light, and where autoregulation becomes useful rather than an excuse. “We might reduce load, remove a set, leave a few more reps in reserve, change an exercise, or simply avoid pushing for progression that day,” says Sapstead.
Wenning takes a similar approach:
“Sometimes you adjust the weight. Sometimes you reduce volume. Sometimes you change the movement.”
You still train, but adjust the stress to match what you’re capable of recovering from that day.
Then there are days when the warmup confirms what you suspected:
That’s your red light.
At that point, moving the workout 24 hours may be a better training decision than forcing yourself through a session simply because it’s on the calendar.
“Sometimes you take the damn day off,” emphasizes Wenning.
When you’re torn between training and taking the day off, don’t base your decision on a single signal.
Look at the whole picture.

Note: If you have two or more friction points, consider regressing or taking the day off.
Readiness is a moving target influenced by sleep, prior training, soreness, psychological stress, nutrition, and motivation. That’s why looking at the whole picture beats putting all your faith in a single number.
Let’s look at the science.
Poor sleep warrants attention because it can impair physical performance. Craven et al. (2022) in Sports Medicine describe it as a systematic review/meta-analysis of 69 studies showing a ~7–8% overall performance drop with acute sleep loss across strength, strength endurance, high-intensity efforts, endurance, and skill. But the effects weren’t identical across all studies or outcomes.
A crappy night’s sleep can hurt your workout, but it doesn’t guarantee it will. This supports Sapstead’s observation that he’s had clients arrive after terrible sleep and then have excellent workouts once they warmed up.
So use sleep as one piece of the puzzle—not an automatic stop sign.
The other piece of the readiness puzzle is data. Lifters love objective data because numbers feel scientific. HRV, resting heart rate, sleep scores, and recovery scores can all provide useful information. But subjective information shouldn’t be dismissed either.
A systematic review examining athlete monitoring found that subjective measures of well-being were more consistent in reflecting changes in acute and chronic training load than objective measures. The review concluded that subjective measures can be useful on their own or alongside objective monitoring.
That’s why questions such as How sore am I? How motivated am I? How recovered do I feel? aren’t fluff; they’re data.
“I see HRV, resting heart rate, sleep scores, etc. as information rather than a specific instruction,” says Sapstead. Again, warm up and use the traffic-light method to assess readiness.
The watch gets a vote, but it doesn’t get the final say.
So far, we may have given you the impression that you should pack it in at the first sign of fatigue.
But you shouldn’t.
This article isn’t an excuse to skip training whenever you feel tired, sore, or unmotivated. Sometimes the right call is still to train.
There are days when motivation is low, work is stressful, or your legs feel a little heavy—but once you warm up, everything clicks. That’s where training experience matters. The trick is distinguishing between discomfort and genuine signs that your readiness has taken a hit.
“I’ve had plenty of clients arrive for a session after a terrible night’s sleep,” explains Sapstead. “Then we start warming up. Movement looks good, they feel better, their warmup loads move quickly, and we end up having an excellent session.”
But pushing through fatigue shouldn’t become a badge of honor either. “There’s also a difference between being lazy and being under-recovered,” emphasizes Wenning.
That’s where experienced lifters learn the difference between the two, as they are better positioned to make decisions that best support long-term progress. If in doubt, refer to the readiness table above.
Some treat never moving a workout as a badge of honor because there’s a certain toughness to it. Below is what happens to lifters locked into this mindset.
You Confuse Discipline With Stubbornness
Consistency matters, but refusing to adjust a workout when performance, soreness, sleep, motivation, and recovery are all heading in the wrong direction isn’t discipline. It’s ignoring information.
“One moved workout means nothing over a 10-, 20-, or 30-year training career,” explains Wenning.
One missed squat day doesn’t ruin progress, but learning when to push and when to recover may be exactly what lets you keep training decades from now.
Training Quality Decreases
There’s a difference between completing a workout and getting better. You can grind through five ugly squat sets simply because they’re written on the page, but if technique is off and performance tanks, what did you gain?
“The goal isn’t to see how much work you can survive,” says Wenning. “It’s to do enough high-quality work to create adaptation, recover from it, and come back stronger.”
That’s the whole point of training.
Form Suffers
Fatigue has a funny way of exposing weaknesses: squat depth gets inconsistent, the lower back feels funky when deadlifting, and rep speed tanks.
When that starts happening, you’re no longer reinforcing the movement you intended to train. You’re practicing compensation, and the pain and injury may be just around the corner.
It doesn’t mean stop completely, but it does mean the workout may need to change.
Recovery Debt Keeps Growing
One crappy workout isn’t a big deal, but continually stacking hard training on inadequate recovery can create a cycle in which workout performance declines.
“If I’m seeing several things moving in the wrong direction,” explains Sapstead. “Performance dropping across multiple sessions, persistent soreness, joint irritation, poor sleep, reduced motivation, unusually high perceived effort, etc. — then I’m much more interested in reducing training stress.”
Here’s the irony: Refusing to take one rest day can sometimes force you to take several later.
Rest days don’t happen just because the calendar says so, and workouts don’t need to happen just because the calendar says Monday. Programming provides you with structure, which keeps you consistent and gives you something to measure progress against.
But good programming and personal judgment also leave room for reality because life happens.
Go if you’re ready, rest when needed, and take the day off sometimes.
