Loading up is great, but if you cannot perform a bodyweight RDL, what’s the point?
Stand tall on one leg with a slight bend in the knee. Keep your hips square, then push your hips backward as the opposite leg reaches behind you. Lower slowly until you feel tension in the hamstring, then return to the start. Do a few reps and watch for these breakdowns.
A slight wobble is normal, but if you cannot control the eccentric, keep the hips level, back neutral, or return to standing without incident, the exercises below will help.
Here’s what your body needs to do this exercise well:
Hip Flexion: The hip of the standing leg needs enough mobility to allow you to hinge backward while keeping your spine neutral.
Hamstring Length and Tension: The hamstrings of the working leg should lengthen as you descend, and you should feel tension.
Foot and Ankle Stability: The standing foot should create a stable tripod by maintaining pressure through the heel, big toe, and the little toe.
Pelvic and Hip Control: The hip stabilizers work overtime to keep the pelvis level and prevent the hips from rotating.
Core and Lat Engagement: A braced torso keeps the spine neutral while the lats help connect the upper body to the hips, allowing you to move as one coordinated unit.
When all of these qualities come together, the single-leg RDL is smooth as butter. The five drills below target each quality, helping you build a single-leg hinge that shines under pressure.
These five exercises below reduce the weaknesses that cause the cursing under your breath when you fail to pull off the perfect rep.
The hip airplane is a single-leg stability drill that teaches you to control hip rotation while balancing on one leg. You’ll rotate the pelvis open and closed over a fixed leg, building active hip mobility and stability.
Why Lifters Need It: The hip airplane trains the glute medius and deep hip rotators to stabilize the pelvis while allowing controlled rotation through the hip joint. The result is a more stable hinge and better force transfer from the ground up.
How to Do It
Programming Suggestions: Perform 2 sets of 4-6 reps per side. Use during your warmup before single-leg training or deadlifts.
Hip CARs are slow, controlled circles that move the hip through its fullest pain-free range of motion while keeping the rest of the body still.
Why Lifters Need It: The single-leg RDL requires hip mobility without compromising hip stability. Limited hip motion often forces the pelvis or lower back to compensate. Hip CARs improve the quality of hip movement and strengthen the muscles that control it, reducing the compensations mentioned above.
How to Do It
Programming Suggestions: Perform 1-2 sets of 3 slow circles in each direction per side.
Mini-band marches are an activation drill that challenges single-leg balance while strengthening the muscles responsible for keeping the pelvis level. The constant tension from the band forces the hips to stabilize with every step.
Why Lifters Need It
Many people blame poor balance for a shaky single-leg RDL, but often the issue is a lack of hip stability. Mini-band marches strengthen the glute medius and reinforce the pelvic control needed to stand on one leg.
How to Do It
Programming Suggestions: Perform 2 sets of 10-12 marches per side.
The hamstring scoop stretch is a dynamic mobility drill that lengthens the hamstrings and reinforces proper hip-hinge form. Unlike static stretching, it prepares the glutes and hamstrings for the single-leg RDL by moving them through the required range of motion.
Why Lifters Need It
Tight hamstrings can shorten your hinge and encourage your lower back to round before the hips have finished moving. The scoop stretch improves hamstring mobility while rehearsing the hip hinge pattern you’ll use during the single-leg RDL.
How to Do It
Programming Suggestions: Perform 1-2 sets of 8-10 reps per side.
The foam roller RDL is a hinge drill that uses a foam roller on top of the foot to reinforce the hip hinge and lat engagement. By maintaining constant contact with the roller, you’ll learn to keep the upper body connected to the hips throughout the hinge.
Why Lifters Need It
A common mistake in the single-leg RDL is reaching with the arms rather than hinging at the hips. As the hands lead the way, the lats disengage, tension is lost, and balance becomes much harder to maintain. The foam roller provides immediate feedback. If you lose tension, you’ll know about it.
How to Do It
Programming Suggestions: Perform 2 sets of 8-10 reps per side as part of your warm-up before Romanian deadlifts or single-leg RDLs.
The single-leg RDL builds strong, balanced glutes and hamstrings, but those are really byproducts of mastering the movement. At its core, the single-leg RDL is a skill that demands mobility, stability, and coordination working together. When they don’t work in unison, it often shows up as a loss of balance.
